The frame: durability first
Hobbyist grapplers do not lose rolls for lack of a bigger bench. They lose months to fingers, knees, necks and ribs — the map in common BJJ injuries. Strength work is the cheapest insurance on that list: stronger tissue tolerates more abuse, and a trained neck is the difference between a stacked guard being annoying and being an ER copay.

Moderate loads, two or three reps left in the tank every set, add weight slowly. This is a support program: the win condition is showing up to rolling fresh, for years.
The two accessories that are actually mandatory
- Neck: 5 minutes, twice a week — banded or plate-resisted flexion/extension/lateral holds, built up gently over months. No single investment in grappling pays better per minute.
- Grip: dead hangs, towel hangs, thick-bar or gi-wrapped pull-up holds, plate pinches. Doubles as finger-injury prevention (see finger taping, ideally used less because of this).
Scheduling around rolling
- Separate hard from hard. Lifting and hard rolling on the same day is for people with nap schedules.
- Never max before mats. Pre-fatigued grips and legs change how you fall and frame.
- Cut volume before intensity in busy weeks: two shortened sessions beat one heroic one.
- Conditioning note: rolling IS conditioning. Most hobbyists need strength and mobility more than extra cardio; if you add any, easy zone-2 work on off days costs the least and pays the most.
Where this fits the bigger picture
Strength is one leg; the weekly dose (frequency guide), movement quality (mobility routine), and deliberate practice (getting better, faster) are the others. The program above is deliberately boring; boring is what compounds.
